Do I Need to Take a Magnesium Supplement?

There are no two ways about it: magnesium has indeed become one of the wellness world’s biggest obsessions since the “Sleepy Girl Mocktail” trend took off on TikTok in early 2023, racking up hundreds of millions of views and turning a once-overlooked mineral into a go-to fix for sleep, stress, muscle cramps and energy. 

Some of that buzz even traces back to a 2018 study suggesting up to half of Americans may be deficient in magnesium, a stat that gave the trend some real legitimacy beyond the hype. But does supplementing actually help, and how do you know if you’re even deficient in the first place? 

What Is Magnesium, and Why Is It Important?

Magnesium is the fourth most abundant mineral in the body after sodium potassium and calcium. Your bones contain between half and two thirds of it with the remaining portion found in your body’s soft tissues and muscles. 

Its involvement in a vast array of processes is what makes it so significant. Magnesium maintains healthy bones and muscles, promotes energy production aids in blood pressure regulation and helps shield cells from harm. In more recent times scientists have also investigated its role in heart and brain health areas where the evidence is still developing but encouraging. 

The effects of persistently low magnesium levels extend beyond fatigue and sporadic cramps. Chronic deficiencies have been connected to an increased risk of heart disease, stroke and type 2 diabetes as well as oxidative stress, the type of cell damage linked to aging and illness. Consistently low intake has also been linked to memory problems, mood disorders and weaker bones. To put it another way, we must monitor our magnesium levels. Period.

Are Most of Us Getting Enough?

Although severe magnesium deficiency is rare, it is much more common than most people realize to fall short of the recommended daily intake. In the US 45% of adults are technically deficient and about 60% do not consume the average recommended amount. Older adults are especially vulnerable in the UK where the situation is similar. 

According to data from the National Diet and Nutrition Survey, adults 75 years of age and older are among the most likely to fall below even the lower reference nutrition intake which is thought to be insufficient for the majority of people. What we eat has a part to play in the prevalence of the shortfall. 

Due mostly to soil depletion the amount of magnesium in today’s fruits and vegetables is lower than it was a century ago. Furthermore during production processed foods and ready meals may lose up to 80–90% of their magnesium content. Therefore even those who believe they are eating fairly well might not be consuming as much as they think. 

It’s also helpful to know that the main foods that many people underconsume are wholegrains, beans, lentils, nuts, seeds, leafy greens and some fish. Your intake may be lower than it should be if there is little variation in these food groups in your diet. What Does the Research Actually Say?

The evidence for magnesium supplementation is genuine but mixed, and it’s time we’re honest about that rather than overstating it.

On sleep, some studies have linked higher magnesium intake to better sleep quality and duration. A 2025 study found that magnesium glycinate produced small but meaningful improvements in insomnia, particularly in people who were already likely to be low in magnesium. Other research suggests people fall asleep around 17 minutes faster with supplementation, though total sleep time improves only modestly. The pattern that emerges across much of this research is that supplementation tends to help most when levels were low to begin with. Once your body has what it needs, taking more doesn’t necessarily deliver more benefit.

On mood, the picture is similarly nuanced. There’s no firm clinical evidence that magnesium reliably treats anxiety or depression, but a 2024 review found that people self-reported feeling less anxious after supplementation, and a separate review of seven studies found meaningful reductions in depression scores among people taking magnesium. These are promising findings, even if they stop short of being conclusive.

For migraines, magnesium has been under investigation for over 30 years. A 2025 review published in the journal Nutrients suggested it could be a useful addition, either alone or alongside other treatments, particularly for people who haven’t responded well to other approaches.

Muscle cramps are where the evidence is perhaps most surprising. A Cochrane review from 2020 found that oral magnesium supplements did not significantly improve cramps in older people, despite magnesium’s known role in muscle relaxation. And while low magnesium levels are associated with higher cardiovascular risk, the research isn’t yet clear enough to say that supplementing directly reduces that risk.

Should You Take a Supplement?

Food should always be the first port of call. Just 25g of pumpkin seeds provides around half your daily magnesium needs, and spinach, avocado, lentils, nuts and wholegrains are all reliable sources. A varied, plant-forward diet covers a lot of ground without requiring any supplementation at all.

That said, if your diet is limited, your appetite has decreased with age, or you’re experiencing persistent symptoms like fatigue, poor sleep or muscle cramps, a supplement could be a practical next step. The important caveat is that supplementation won’t compensate for a diet that’s broadly low in nutrients. It works best as a targeted top-up, not a substitute for eating well.

Magnesium glycinate has moderate to high absorption, is gentle on the gut and is often recommended for sleep and stress. Magnesium citrate absorbs well and has a mild laxative effect, making it a practical choice for anyone who also struggles with constipation. Magnesium malate absorbs well and is associated with energy support and muscle function. Magnesium oxide, by contrast, has poor absorption and a stronger laxative effect, making it one of the less useful options for most people. Magnesium L-threonate is a newer form, recently approved in the UK, that can cross the blood-brain barrier and has shown promise in research linked to cognitive performance and sleep quality.

When comparing products, the number to focus on is the elemental magnesium content, which is the amount the body can actually use. Three Easy Ways to Get More Magnesium From Food

If you’d rather not supplement at all, a few simple dietary habits can make a meaningful difference:

Add seeds daily. Pumpkin seeds, chia seeds and ground flaxseed are easy to sprinkle on porridge, yogurt or soup, and they contribute more magnesium per gram than most other foods.

Eat more pulses. Beans, lentils and chickpeas are inexpensive, filling and easy to fold into soups, stews, salads and pasta sauces. They’re also rich in fibre, which supports the gut health that makes nutrient absorption possible in the first place.
